Light does more to regulate sleep than most people account for in their daily routine. Why Evening Light Matters More Than Most People Realize

A widely cited study from Brigham and Women’s Hospital and Harvard Medical School, published in the Journal of Clinical Endocrinology and Metabolism, found that ordinary room light before bedtime well below outdoor daylight levels, delayed the onset of melatonin release by an average of about 90 minutes compared to dim lighting, and suppressed melatonin levels by more than 50% during habitual sleep hours in 85% of trials. Nearly all participants (99%) showed earlier melatonin onset under dim light conditions than under normal room lighting.

Why Daytime Light Matters Just as Much

The same circadian system that reacts to evening light also depends on adequate daytime light exposure to stay properly synchronized. Direct sunlight measures around 10,000 lux, compared to roughly 500 lux for typical indoor office lighting a gap large enough that spending a day entirely indoors provides a fraction of the light signal the circadian system is designed to receive. Morning sunlight exposure, in particular, is associated with more reliably synchronized sleep-wake timing because it reinforces the start of the daily cycle.

Why This Becomes More Relevant in Winter

Shorter days mean less opportunity for the daytime light exposure the circadian system relies on, while indoor lighting and screen use often increase during the same months compounding both sides of the problem the research above identifies. This is distinct from, but related to, the reduced vitamin D synthesis that also occurs with less winter sunlight; both effects trace back to the same root cause of reduced natural light exposure, even though they operate through entirely different biological pathways one through the skin, one through the eyes and brain.

Practical Takeaways From the Research

The most consistent recommendations from sleep researchers are straightforward: get natural light exposure earlier in the day when possible, and reduce bright light exposure, particularly screens and overhead lighting, in the hour or two before bed. Neither requires special equipment, though the underlying research explains why these habits have a measurable physiological effect rather than being generic wellness advice.
